What to steal
- State the when: how often, and what happens on the days in between.
- Give the plan an end the person can picture. Here it is running 5K.
What to test next: “3 times a week, with rest days in between and a fresh schedule to follow each week” vs a page that only says “start running”. Measure plans started and week-1 runs logged.
In plain words
Why it works
The NHS uses implementation intentions: a plan that says when and how you will act is easier to follow than a goal on its own (Gollwitzer 1999). Under “What is Couch to 5K?” the page says “The plan has you running 3 times a week, with rest days in between and a fresh schedule to follow each week.” The next paragraph names the end: “By the end, you’ll be running 5K with confidence, no matter your starting fitness level or when you last exercised.” The when is the three runs and the rest days. The how is a fresh schedule each week. Whether that schedule lifts the number who finish is not public.
Honest nudge or dark pattern?
Honest nudge
Honest nudge: the schedule is specific, the programme is described as free, and it is written for absolute beginners who want to start.

Context
NHS Better Health, “Get running with Couch to 5K”, logged out, on 4 Nov 2026. Analytics cookies were rejected. This crop is the “What is Couch to 5K?” section. Above the plan it says the programme is “a simple, free running plan for absolute beginners.” A yellow box reads “Couch to 5K was created by a new runner, Josh Clark, who wanted to help his 50-something mum get off the couch and start running too!”
